Muscle soreness after exercise is common, especially after a new workout, a harder-than-usual session, or movements your body has not done recently. You may feel fine immediately after training and then notice stiffness, tenderness, or aching 12 to 24 hours later. This pattern is often called delayed-onset muscle soreness, or DOMS.
DOMS is usually temporary and not dangerous. It often peaks within one to three days and then gradually improves. The goal of recovery is not to eliminate every trace of soreness; some discomfort is a normal response to unfamiliar loading. The key is knowing how to recover sensibly and how to distinguish ordinary soreness from injury.
What causes delayed-onset muscle soreness?
DOMS is associated with microscopic changes and inflammation that occur after unfamiliar or demanding exercise, particularly movements that emphasize eccentric muscle action—when a muscle lengthens under load. Examples include lowering a weight, walking downhill, or the lowering phase of a squat.
Soreness does not mean the workout was especially effective, and lack of soreness does not mean you failed to train hard enough. As the body adapts to repeated exercise, the same workout usually produces less soreness.
How long does muscle soreness last?
Typical DOMS begins several hours after training, becomes more noticeable the next day, and often peaks around 24 to 72 hours. It should then improve. The exact timeline depends on training experience, exercise type, intensity, volume, sleep, nutrition, and individual response.
If pain is severe, getting worse rather than better, or lasts much longer than expected, consider whether an injury may be involved.
1. Keep moving gently
Complete inactivity can make stiff muscles feel worse. Light activity such as walking, easy cycling, gentle mobility, or a lighter version of your normal routine can increase comfort and help you maintain movement.
The goal is not to “flush out toxins.” It is simply to keep the body moving without adding a large new training stress.
2. Reduce intensity temporarily
If your legs are very sore after squats, another maximal leg workout the next day may not be useful. You can train a different area, use lower loads, reduce volume, or take an easier day.
Recovery does not mean you must lie on the sofa until all soreness disappears. It means matching the next training dose to your current capacity.
3. Prioritize sleep
Sleep is one of the most important recovery tools available. Short or fragmented sleep can make pain feel more intense and may reduce performance. Aim for a consistent schedule and enough time in bed to meet your needs.
A supplement or recovery gadget cannot compensate for chronically poor sleep.
4. Eat enough protein across the day
Protein provides amino acids used for muscle repair and adaptation. You do not need to consume an enormous amount immediately after exercise. For most active adults, spreading adequate protein across meals is a practical approach.
Protein needs vary with body size, training volume, age, goals, and health conditions. People with kidney disease or other medical issues should follow individualized advice.
5. Do not forget carbohydrates
Carbohydrates help replenish muscle glycogen used during exercise, especially after long or intense sessions. A balanced recovery meal might include protein plus a carbohydrate source such as rice, potatoes, oats, fruit, bread, or legumes.
The exact ratio depends on the type of exercise and your overall diet.
6. Stay reasonably hydrated
Dehydration can worsen how you feel after exercise, but drinking excessive water is not better. Drink according to thirst and activity demands, and replace fluids more deliberately after prolonged sweating or exercise in heat.
For long endurance events, electrolytes may be useful. For ordinary gym sessions, water and normal meals are often enough.
7. Gentle stretching may feel good—but it is not a cure
Stretching can temporarily reduce the sensation of stiffness for some people, but it does not reliably eliminate DOMS. Avoid forcing a sore muscle into painful ranges. Use gentle stretches if they feel comfortable and combine them with easy movement.
8. Massage may reduce soreness for some people
Massage is commonly used after exercise to promote relaxation and reduce the feeling of soreness. Research suggests it can provide modest relief in some people, particularly for perceived soreness. It does not erase the training stress or accelerate every aspect of recovery.
A recovery massage should generally feel comfortable. Extremely painful pressure is not necessary and may make a tender muscle feel worse.
9. Foam rolling can be useful
Foam rolling can temporarily improve comfort and range of motion after exercise. Use moderate pressure and move slowly. Avoid aggressively rolling directly over an acute injury, significant swelling, or bruising.
Think of foam rolling as a self-massage option, not a method for “breaking up” muscle or fascia.
10. Heat and cold both have a place
A warm shower, bath, or heat pack can feel soothing when muscles are stiff. Cold water immersion or ice is popular after hard training and may reduce soreness in some settings. However, frequent cold immersion immediately after resistance training may interfere with some long-term muscle adaptations, so it may not be ideal after every strength session if muscle growth is the goal.
For ordinary soreness, choose the method that feels best rather than assuming one is essential.
Should you take painkillers for DOMS?
Over-the-counter pain medicines can reduce discomfort, but they are not harmless and should not be used routinely just to make hard training possible. Anti-inflammatory medicines can have gastrointestinal, kidney, cardiovascular, and other risks depending on the drug and person.
If soreness is severe enough that you regularly need medication, your training load may need adjustment. Ask a pharmacist or clinician if you are unsure what is safe for you.
What about magnesium, BCAAs, and recovery supplements?
Supplements are heavily marketed for soreness, but many products offer small or inconsistent benefits compared with the basics: sufficient calories, protein, carbohydrates, sleep, hydration, and sensible training progression.
BCAAs are usually unnecessary if you already consume enough high-quality protein. Magnesium is important for health, but taking extra magnesium does not automatically prevent DOMS unless there is a specific nutritional need.
How to prevent extreme soreness next time
The most effective strategy is gradual progression. If you have not trained for months, do not begin with the volume you used at your previous peak. Start with fewer sets, lighter loads, and conservative effort, then build over several weeks.
- Increase training volume gradually.
- Use good technique and manageable loads.
- Include rest or easy days.
- Sleep consistently.
- Eat enough to support your activity.
- Repeat movements regularly so the body adapts.
DOMS versus injury: how can you tell?
DOMS usually feels diffuse across the muscle, develops after the workout, and improves over several days. An injury is more likely when pain is sudden, sharp, localized, associated with a pop, significant swelling, bruising, weakness, instability, or loss of normal function.
If you cannot bear weight, cannot use the limb normally, or symptoms are severe, get assessed.
When muscle pain can be an emergency
Rarely, very intense exercise can contribute to rhabdomyolysis, a serious condition involving muscle breakdown. Warning signs can include severe muscle pain or swelling, profound weakness, and dark cola-colored urine. This requires urgent medical care.
Do not dismiss extreme symptoms as “just soreness.”
A simple 48-hour recovery plan
Day 1 after training: walk or cycle easily for 10 to 30 minutes, eat balanced meals with protein and carbohydrate, drink normally, and protect sleep. Use gentle heat or massage if it feels good.
Day 2: if soreness is improving, return to normal activity or a lighter session. If soreness remains severe, reduce loading and allow more recovery.
The bottom line
Muscle soreness after exercise is usually a normal response to unfamiliar or challenging training. Gentle movement, sleep, balanced nutrition, hydration, gradual progression, and optional massage or foam rolling can make recovery more comfortable. Severe, worsening, highly localized pain or symptoms such as major swelling, weakness, or dark urine are not typical DOMS and should be medically assessed.
